How to calculate your 1RM and track progressive overload

Short answer: you can estimate your one-rep max without testing it using weight × (1 + reps ÷ 30), the Epley formula. 60 kg for 8 reps is about 76 kg. If that estimate rises over several weeks, progressive overload is working.

Calculating 1RM with the Epley formula

Estimated 1RM = weight × (1 + reps ÷ 30). 60 kg × 8 → 60 × 1.267 ≈ 76 kg. 225 lb × 5 → 225 × 1.167 ≈ 263 lb.

It's most accurate at 10 reps or fewer; treat estimates from 15+ rep sets as rough. Other formulas like Brzycki exist, but sticking with one formula matters more for spotting the trend.

What progressive overload means

Doing a little more than last time: 2.5 kg more, one more rep at the same weight, or one more set.

The catch is that without last session's numbers in front of you, you tend to repeat the same weight for the same reps. That's why you log.

What to log

This is enough to track overload:

  • Exercise name (always the same name for the same lift)
  • Weight and reps for every set
  • Date
  • Before each workout, check last time and aim to beat at least one set in weight or reps.
  • Every few weeks, look at each exercise's estimated 1RM trend. If it stalls, check rest, volume and sleep.
