Home Workout for Beginners, No Equipment: A 30-Day Plan

Starting home workouts doesn't take equipment — just space for a mat and a habit of doing a little every day. Here's how a complete beginner can get through 30 days with bodyweight moves and without overdoing it.

Beginner-friendly bodyweight moves

Two or three moves per area is plenty. Focus on clean form before more reps.

The 30 days, week by week

5–7 moves and 4–8 minutes a day is enough.

  • Week 1: learn the moves. Keep reps low and focus on form.
  • Week 2: add a little only after days that felt easy. Hold or reduce after hard days.
  • Week 3: shorten rest between moves or switch one move to a harder variation.
  • Week 4: hold your intensity and finish — then start the next 30 days from here.
  • Keep one or two rest days each week.

Many beginners go all-out for an hour on day one, then lose three days to soreness. Short and daily beats long and occasional. Also avoid routines where "15" could mean reps or seconds — clear units let you compare day to day.
